Que tal amigos, buenos días y sean bienvenidos a mi primera rutina de ejercicios creada por mi. Esta rutina como van a poder ver no necesita mucho equipamiento la verdad, pues desde que empecé a entrenar entreno con lo que me encuentre, es decir, no tengo una barra de las mejores, ni fondos o paralelas que tenga fijas, por lo general he entrenado con objetos de construcción y demás. Dicho esto recuerden haber estirado antes de hacer esta rutina, porque las lesiones son fatales para un atleta. Dicho todo esto comencemos.


Esta rutina consta de 5 ejercicios que harán que tu tren superior trabaje duro para lograr los ejercicios. A pesar de ser ejercicios que se denominan básicos en la calistenia, estos son los pilares fundamentales para dicho deporte, aun si no quieres practicar el deporte en si, esta rutina te otorgara fuerza en toda tu espalda, pecho, hombros, tríceps, antebrazos, bíceps y trapecios.


Pull up de agarre cerrado

Empezamos con una dominada o Pull up con agarre cerrado, recordemos que al subir tenemos que hacer retracción escapular para una mayor tensión en toda la espalda. Espalda erguida es clave para la dominada, así podremos sacarle todo el provecho posible. Este ejercicio hace énfasis en los dorsales, al estar en una posición un poco mas cerrada logran activarse un poco mas que en una dominada frecuente.

5 Reps por cada ronda.


Chin Up básico

El ejercicio de China Up o dominada en agarre supino es espectacular a la hora de entrenar los bíceps, lograras obtener una contracción completa sobre el músculo, trabajaras también tu agarre y tu resistencia en la espalda. Este ejercicio requiere un poco mas de esfuerzo a la hora de hacerlo, para no dejar que un bícep predomine mas que el otro.

5 Reps por cada ronda.


Pull Up de Agarre Abierto

Esta dominada es un poco mas difícil que las anteriores ya mencionadas. Para hacerla deberás poner tus manos a la medida de tus hombros y abrir un cuarto mas de lo que son tus hombros. Con este ejercicio activaras completamente tu espalda, sin dejar ni un solo músculo atrás. Este ejercicio sera excéntrico, eso quiere decir que sera de resistencia, por lo cual subirás y bajaras lo mas controlado posible para hacer una mayor tensión en la espalda. Siempre son necesarios los ejercicios excéntricos en cada una de tus rutinas, así Tus músculos crecerán fuertes y sanos.

2 Reps por ronda.


Fondos en paralelas

Este ejercicio llamado Fondos, Paralelas, Deeps o como lo quieran llamar, es un ejercicio excelente a la hora de trabajar trapecios, deltoides, tríceps y haciendo énfasis en la activación de las fibras musculares del pecho, para lograr este ejercicio debemos estar entre dos barras paralelas entre si y bajar inclinando un poco hacia adelante tu cuerpo, no mucho porque no queremos daños.

De 5-10 Reps por ronda.


Flexiones Abiertas

Este ejercicio lo conocemos de toda la vida, básico, simple pero efectivo como ningún otro, hacer flexiones no solo mejora tu rendimiento como atleta, sino también el rendimiento de tu organismo, la postura, fuerza, bajas de peso, te alivia dolores de espalda y paro de contar. Este ejercicio es de los mas efectivos para cualquiera, pues activa tu pecho, deltoides, tríceps y bíceps ( poco trabajo hacen los bíceps pero si se nota el bombeo en el músculo)

10 Reps de este ejercicio son la clave para culminar cada ronda.


todos los ejercicios ya mencionados irán en ese orden durante cuatro rondas con descansos de 1 minuto por ronda.

Bonus

Como Bonus he dejado este ejercicio, el cual es opcional en la rutina, pero puedes intentarlo si aun te sobran energías. No pide conseguir referencias visuales de este ejercicio porque desconozco su nombre, pero siempre lo asimile con el pasar un objeto a otra persona. Este ejercicio lo utilizo para culminar mi rutina. Activa en gran medida los deltoides, trapecios y pecho superior. Este ejercicio lo harás hasta el llegar a un 8 en la escala de incomodidad en tus músculos.


Recuerden ir a su paso, tal vez yo ponga el numero de repeticiones alto o bajo para ustedes, en ese caso pueden sumar o restar según su condición física, recuerden que el hacer ejercicio y ser sano no es de un día para otro, es cuestión de paciencia y determinación en tus objetivos, no es una carrera de velocidad si no de resistencia.

Hello friends, good morning and welcome to my first workout routine created by me. This routine as you can see doesn't really need much equipment, because since I started training I train with whatever I can find, that is to say, I don't have a bar of the best, nor a barbell or parallel bars that I have fixed, I have usually trained with construction objects and so on. That said remember to have stretched before doing this routine, because injuries are fatal for an athlete. With all that said let's get started.


This routine consists of 5 exercises that will make your upper body work hard to accomplish the exercises. Despite being exercises that are called basic in calisthenics, these are the fundamental pillars for the sport, even if you do not want to practice the sport itself, this routine will give you strength throughout your back, chest, shoulders, triceps, forearms, biceps and trapezius.


Close grip pull up

We start with a close grip pull up, remember that when going up we have to do scapular retraction for more tension in the whole back. Back straight is key for the pull up, so we can get the most out of it. This exercise emphasizes the dorsals, being in a slightly more closed position, they are activated a little more than in a frequent pull-up.

5 Reps for each round.


Basic Chin Up

The China Up exercise is spectacular when it comes to training the biceps, you will get a full contraction on the muscle, you will also work your grip and your back resistance. This exercise requires a little more effort when doing it, so as not to let one bicep dominate more than the other.

5 Reps for each round.


Open Grip Pull Up

This pull-up is a little more difficult than the previous ones mentioned above. To do it you must put your hands shoulder-width apart and open a quarter more than your shoulders. With this exercise you will completely activate your back, without leaving a single muscle behind. This exercise will be eccentric, that means that it will be of resistance, so you will go up and down as controlled as possible to make a greater tension in the back. Eccentric exercises are always necessary in each of your routines, so your muscles will grow strong and healthy.

2 Reps per round.


Parallel Lunges

This exercise called Fondos, Paralelas, Deeps or whatever you want to call it, is an excellent exercise when it comes to work trapezius, deltoids, triceps and emphasizing the activation of the muscle fibers of the chest, to achieve this exercise we must be between two parallel bars between them and down leaning forward a little your body, not much because we do not want damage.

From 5-10 Reps per round.


Open Push-Ups

We have known this exercise all our lives, basic, simple but effective like no other, doing push-ups not only improves your performance as an athlete, but also the performance of your body, posture, strength, weight loss, relieves back pain and I stop counting. This exercise is one of the most effective for anyone, because it activates your chest, deltoids, triceps and biceps (little work do the biceps but if you notice the pumping in the muscle).

10 Reps of this exercise are the key to finish each round.


all the exercises already mentioned will go in that order for four rounds with 1 minute breaks per round.

As a bonus I have left this exercise, which is optional in the routine, but you can try it if you still have energy left over. It does not ask to get visual references of this exercise because I do not know its name, but I always assimilated it with passing an object to another person. I use this exercise to finish my routine. It greatly activates the deltoids, trapezius and upper chest. You will do this exercise until you reach an 8 on the scale of discomfort in your muscles.


Remember to go at your own pace, maybe I put the number of repetitions high or low for you, in that case you can add or subtract according to your physical condition, remember that exercising and being healthy is not from one day to another, it is a matter of patience and determination in your goals, it is not a race of speed but of endurance.
